Moving from the theory of the MAX-Yield Running system in the previous two blogs (Overview & Yield Cycle) to its practical application, this post highlights the Core Pillar Workouts:
· MAX-Speed (Tempo Runs, Intervals & Half-Sim)
· MAX-Strength (Hills & Circuit Training)
· MAX-Stamina (Long Runs & Marathon-Sim)
Speedwork is executed on every other Yield Day, alternating systematically with long runs. These sessions utilize two distinct intensities:
Tempo Runs: Sustained efforts run continuously at a controlled, comfortably hard pace over a specified distance to optimize lactate dehydrogenase (LDH) efficiency and delay acidosis.
Think of tempo runs as enhancing your cruising efficiency to comfortably maintain a goal race pace.
Intervals: Targeted segments intended to be run faster than goal race pace over shorter, defined distances (typically one or two miles in the context of half or marathon training) to expand VO₂ max and raise overall aerobic capacity.
Think of intervals as raising your aerobic ceiling so you can maintain a faster cruising efficiency pace to break personal records.
During the peak of my training cycles following a steady build phase, speedwork culminates in a definitive half-marathon simulation workout, the MAX-Yield Half-Sim. Consisting of a maximum of 13 speedwork miles with a lead-in tempo run followed by shorter intervals, this is the benchmark speed workout for both half and marathon training. It is designed to hone speed for the half and maintain a razor-sharp competitive edge for the marathon. Depending on your baseline weekly mileage and race goals, the Half-Sim workout may not progress to the full 13 miles as this system uses a dual mileage and duration cap for build phases which will be described in the next blog post.
This system utilizes hill runs and circuit training as high-efficiency tools to build running economy, structural durability, strength and mental resilience. True running efficiency demands more than just metabolic capacity; it requires structural durability. To run faster while minimizing volume, you must build injury resilience without adding unnecessary bulk.
The cornerstone of this physical fortification is the MAX-Yield Structural Integrity Circuit, which is a high-efficiency routine that pairs low-weight, high-repetition resistance work with active cardio flushes. For Masters runners like myself, strength training is also crucial to counter age-related muscle (sarcopenia) and bone loss (osteopenia and osteoporosis) to maintain excellent overall health. Below are the specific exercises included in my strength circuit training routine:
• Upper Body Push: Utilizing free weights with a barbell for Bench Press to establish fundamental upper-body stability and core posture.
• Lower Body Build: A combination of Dumbbell Squats and Leg Extensions designed to build local muscular endurance. Note: If your legs are sore from running, this element is omitted to prioritize primary running recovery.
• Shoulder & Arm Chain: A Dumbbell Curls to Shoulder Press Combo to reinforce arms that can drive forcefully through the later stages of a hard half or full marathon.
• Core Fortification: A comprehensive mix consisting of Dumbbell Single-Arm Lat Rows (12 sets), bodyweight Planks (1-minute x 6 sets), Pushups (25 reps x 12 sets) and Hanging Knee Raises (12-15 reps x 6 sets) to fortify core muscles.
• Bicep & Anterior Chain: A secondary, targeted Reverse Curls to Shoulder Press Combo using a curl bar to maintain balanced upper-body mechanics.
• Active Flush: Rather than standing still between sets, I transition to a Dual-Action Exercise Bike for two minutes. This whole-body, non-impact cardio routine flushes metabolic waste from the muscles, keeps the heart rate elevated and builds a powerful cross-training stimulus.
When building a training plan for a half or marathon, it is easy to develop tunnel vision by focusing on the ticking clock of target paces during speed workouts and building endurance during long runs. Both have their place, but they also bring a unique brand of mental and physical fatigue. To break this monotony, look at rolling hill runs. Unlike traditional hill repeats where you find a steep incline to sprint up and jog down, a rolling hill run is a continuous effort over hilly terrain or a looping route featuring a prominent hill climb. It is a workout designed to double as an aerobic and strength session, but without the pressure of a target pace or a strict mileage goal.
Using mobile app tracking, I have established the hill loops summarized in the table below for future workouts without the need to carry along my phone. This information allows me to vary the intensity and duration of my hill workouts by combining the different routes. Running uphill acts as a form of resistance training that forces an exaggerated hip extension and increased knee drive, strengthening the posterior chain (glutes and hamstrings) and stabilizing connective tissues often neglected on flat ground to optimize running economy. Hill running also functions as a high-intensity stimulus that forces rapid fast-twitch muscle fiber recruitment and expands aerobic capacity.
The long run is the primary stimulus for aerobic development. Beyond simply accumulating time on feet, these extended efforts trigger profound, targeted physiological adaptations:
• Mitochondrial Density: Long runs dramatically increase capillary and mitochondrial density within your muscle fibers, allowing your body to produce energy more efficiently over long durations.
• Metabolic Efficiency: Long runs optimize fat oxidation, teaching your system to spare precious glycogen stores for the late stages of a race.
• Structural Durability (Fatigue Resistance): The repetitive, controlled stimulus of long runs strengthens connective tissues (tendons and ligaments), forging a structural foundation capable of withstanding the high-impact stress of distance running.
• Terrain: Ideally executed on a track or alternatively on a flat, measured path (e.g. rails-to-trails or similar well-maintained crushed rock or paved surface).
• Structure: Discrete repetitions of 4, 6 and/or 8 miles.
• Pacing: Executed within a target range of goal marathon pace plus a 30-second buffer.
• Recovery: Consists of 1–2 laps of walking between the running segments to provide a powerful mental and physical reset.
• Volume Buffers: A 1-mile or more total warm-up and cool-down. By calculating training limits strictly from the paced segments, these walking intervals along with the warm-up and cool-down allow you to safely log additional volume without crossing into systemic exhaustion.
